Two questions sit at the heart of every diet. On the first, the science is settling. On the second — plant versus animal — the longevity evidence leans in a clear direction.
Protein is the one macronutrient we cannot fake our way around. It supplies the amino acids the body cannot store in reserve and cannot manufacture from scratch, the raw material for muscle, enzymes, hormones and immune cells alike. Yet two of the most common questions about it — how much, and from where — are still widely misunderstood. The first now has a fairly settled answer. The second is where the most interesting evidence lies.
How much is enough
The official minimum — around 0.8 grams per kilogram of body weight per day — is best understood as a floor for preventing deficiency, not a target for thriving. For people who are physically active, and especially for older adults contending with age-related muscle loss, a larger intake in the region of 1.2 to 1.6 grams per kilogram better supports the maintenance and building of muscle. Just as important as the daily total is its distribution: the body uses protein most efficiently when it arrives in adequate amounts across the day's meals, rather than concentrated into a single one.
Encouragingly, higher protein intake overall is associated with longer life: a 2020 dose-response meta-analysis in the BMJ, pooling data from hundreds of thousands of participants, found that greater total protein intake was associated with a lower risk of all-cause mortality.
Which kind — the longevity question
Here the picture sharpens. That same BMJ analysis found that the benefit was carried in large part by plant protein, which was specifically associated with lower all-cause and cardiovascular mortality. Its most quoted figure is striking in its simplicity: an additional 3% of daily energy from plant protein was associated with a 5% lower risk of death from all causes.
The signal is consistent across the largest studies. In a cohort of more than 400,000 people, higher plant protein intake was associated with lower overall and cardiovascular mortality, and replacing animal protein with plant protein was associated with a lower risk of death. Earlier work pooling two large Harvard cohorts found that high animal protein intake was associated with higher cardiovascular mortality — an association most pronounced among people who also smoked, drank heavily or were overweight — while plant protein was associated with lower mortality, and substituting plant protein for animal protein, particularly processed red meat, was associated with a lower risk of death.
It is not only how much protein you eat. Shifting the source toward plants is, in the data, a shift toward longevity.
The honest caveat — and how to solve it
Fairness to the evidence requires one important qualification. Most of this research is observational: it shows strong, consistent associations with longevity, not a controlled proof that one protein is biochemically superior gram for gram. And animal proteins do hold a genuine technical advantage — they tend to be more "complete," richer in the full set of essential amino acids and more readily digestible. The practical catch of eating plant-forward, then, is making sure you reach an adequate total and cover the essential amino acids, leucine in particular.
This is an entirely solvable problem. Eating a genuine variety of plants, combining sources such as legumes with grains, and simply eating enough closes most of the gap — and where it helps, a targeted amino acid foundation can ensure the essentials are reliably covered. Which brings us neatly to the molecules doing the real work beneath the protein.
